Food and exercise variety is the spice of life. Keeping a food diary is the first important step to bring your awareness to your diet. Your aim is to help keep nutritional variety and cut back on a couple of items. Your diet should be sustainable for a lifetime, no quick fix, just learning to re-train the body and make new healthy habits.

1. Determine EER 2. Establishing NEW caloric intake 3. Your NEW plan 4. Sticking With It

1. Determine EER

EER is the estimated energy requirement and indicates your daily caloric need. This formula requires height in meters, weight in kilograms, and level of physical activity.

Physical Activity (PA) Sedentary – extremely limited activity 1.0 Low active- typical activities of daily living 1.12 Active- regular moderate physical activity 1.27 Very active- regular vigorous exercise 1.45

EER= 354 – 6.91 (age) + PA [9.36 (weight) + 726 (height)]

Calculating Target Body Weight (will need to your your %body fat)

Fat mass= body mass (%BF / 100%) Fat-free mass (FFM) = body mass -fat mass

Target body weight = FFM/ 1 – [desired % BF/(100)]

2. Establishing NEW caloric intake

A negative caloric balance must be established for weight loss. It is recommended that weekly weight loss goals should not exceed 1 kg a week.

It takes 2,500 kcal to put 1 pound on and 3,500 kcal to TAKE ONE POUND OFF.

A general guideline is to establish caloric deficit of 3,500 to 7,000 kcal/week (500 to 1,000 kcal/day) which theoretically results in a 1 to 2 pound (.5-.9 kg) loss of fat each week.

This is realistic and sustainable. Determine how many pounds you would like to lose and then account for the time it will take. For example if you would like to lose 10 pounds (4.5 kg) it would take 5 to 10 weeks (5 weeks for.9 kg/wk or 10 weeks for.5kg/wk).

Limit fat intake to less than 30% of total calories. This means you will need to be completely responsible for reviewing labels and avoid eating items that are high in fat. Use what you know, eat foods that are low in calories and plenty of them! Avoid foods that are empty.

3. Your NEW plan

There are many options for you

A. Substitute all orange juice with 1 orange. You will get the fiber and decrease your sugar intake and still exceed your recommended daily intake of Vitamin C by 10mg for a total of approximately 70mg of Vitamin C/ orange.

B. Limit dessert after dinner to 2x/week, this includes weekends! I know this one sucks. I would never tell you to eliminate dessert completely as it is not sustainable or very realistic. However, limiting to 2x/week is both realistic and sustainable.

C. On a daily basis choose either your Ryvita snack, sourdough snack OR linseed bread snack. Avoid doing more than 1 one a day. Limit Nutella to 1 time/week. You could try with whole fruit jam, no sugar added or low fat cream cheese. It will be wise to cut back on carbohydrate intake in this one easy step. Ryvita, sourdough, linseed bread, oatcakes, and madeline cakes seem to be your “go-to” snack. Although rare, crisps are present as well. Low fat cheese, a protein shake, hardboiled egg, cottage cheese, 1 cup skimmed milk, tuna salad or chicken salad with light mayo.
